Most training advice is one person’s opinion dressed as a rule. Every few years a body like the American College of Sports Medicine reads the whole field instead: not a single study but an overview of the reviews, a report on where the evidence actually sits. Its resistance-training position stand landed in 2026, and it is the closest thing lifting has to a current consensus.
It comes down to four numbers: how much, how heavy, how hard, and how often. Here is what the guidance says about each one, and what the engine does with it, since Sterka is built on exactly these decisions.
How many hard sets per muscle per week?
Around ten. Ten hard sets per muscle per week is the working floor for growth, and the response is graded above it: more sets grow more muscle, with the returns diminishing and flattening out past roughly eighteen to twenty sets. Below the floor you are under-dosed; far above it you are mostly buying fatigue.
What Sterka does with it. The engine builds your week around each muscle’s own range: a floor near that ten-set mark, and a ceiling it will not push you past. It counts only hard sets, the ones close enough to matter, so a light back-off set does not fill the quota. When a muscle is already at its ceiling for the week, the engine stops adding to it rather than chasing a bigger number that only buys soreness.
How heavy, and does load build muscle or strength?
This is where the guidance is sharpest, because the answer splits by goal.
For strength, load leads. The evidence puts the productive zone at roughly eighty percent of your one-rep max and up. Heavy is not optional when the goal is a bigger max. For size, load matters far less than most lifters think: muscle responds to how much hard work you do across a broad range of weights, not to heaviness for its own sake. Ten hard reps at a moderate weight and five hard reps at a heavy one grow similar muscle when the effort and the volume line up.
What Sterka does with it. The two goals author load differently on purpose. On Get Stronger, the engine keeps your working sets in that heavy zone and builds the block toward one heavy calibration single, kept a rep short of a true max. On Build Muscle, it holds moderate loads and drives the adaptation with volume, adding hard sets that climb week to week instead of asking you to live near your max. You pick the goal, and the engine picks the lever that goal is actually made of.
How close to failure should you train?
Not to it. The guidance’s own effort target is two or three reps short of failure, close enough to be hard, with something left in reserve. Heavy strength singles ride closer to that line than higher-rep work, but even they stop short of a true grind. Training every set to true failure is not required, and it buys little once effort and volume are matched. What it reliably adds is fatigue, which then costs you on the next set and the next session.
What Sterka does with it. Every set the engine prescribes ships with a target number of reps in reserve. Even the peak single is set to stop a rep short of failure, not on top of it, and the stop rule is on the screen rather than left to feel. The reps you leave are not wasted: the engine reads how the set actually went and uses it to set the load for next time, so stopping honestly makes the next session more accurate, not less productive.
How often should you train each muscle?
About twice a week. Hitting each major muscle two or more times across the week is the guidance’s frequency call, with one honest caveat that is really about size: once a muscle’s weekly volume is set, spreading it across more days adds little for growth on its own. So for hypertrophy, frequency is mostly a way to fit ten-plus quality sets into the week without cramming them into one punishing session. Strength is different. A heavy lift is a skill, and getting on it more often helps, so a main lift earns frequency of its own, not just a share of the volume.
What Sterka does with it. For size, the engine treats frequency as a delivery mechanism, not a dogma: it spreads each muscle’s weekly work across your sessions so no single day carries a junk-volume pile-up. For strength, where the lift is also a skill, it brings your priority lift back through the week and leads each session with it, putting the movement you most want to progress first while you are freshest. The guidance flags that ordering as a real strength driver in its own right.
The finding underneath all four
The numbers matter, but the guidance is blunt about what matters most: the largest jump in the whole field is not from a good program to a better one. It is from no training to any training at all. Consistency beats optimization. The best program is the one you will actually run.
That is the real argument for a plan that adapts to you and shows its work. A program you do not trust is a program you quietly abandon. A program that explains why today’s weight is today’s weight, and adjusts when your last session says it should, is one you keep showing up for. Sterka is built to be that plan: the numbers above are its numbers, and it never hides the arithmetic that produced them.
One honest boundary: the guidance stops short of a periodization call, meaning how to arrange those sets and loads across weeks. It looked, and the evidence there is not settled enough to determine an effect. Sterka makes that arrangement a deliberate design choice, and says so rather than dress a preference as proven fact. That is the line between what the research decides and what a coach decides, and the engine is built to respect it.
